Glute Bridge — How to Do It Safely
A foundational lower-back and hip strengthener that fires the glutes without loading the spine.
The glute bridge activates the gluteus maximus and hamstrings while teaching neutral pelvic control. It is our first-line home exercise for early back pain, post-partum recovery, and knee rehab.
Muscles targeted
- Gluteus maximus
- Hamstrings
- Core stabilisers
Progressions
- • Single-leg bridge
- • Bridge with feet on a Swiss ball
Regressions
- • Mini bridge — lift only 2 inches
- • Bridge with feet on a wall
How to do it — step by step
Glute Bridge
- 1
Set-up
Lie on your back, knees bent, feet flat and hip-width apart, arms by your sides.
- 2
Brace
Draw your lower ribs down and gently tighten your abdominals — the low back stays lightly in contact with the mat.
- 3
Lift
Push through the heels and squeeze the glutes to lift the hips until knees, hips and shoulders form a straight line.
- 4
Hold
Pause 3 seconds at the top without letting the back arch.
- 5
Lower
Lower one vertebra at a time until the tailbone touches down. Repeat.
Why physiotherapists prescribe this
The glute bridge is the safest way to reload the posterior chain after low-back or knee injury: the spine stays supported on the mat, so you can build hip extension strength without provoking symptoms. It is one of the four movements we screen at every low-back reassessment because a weak, delayed glute max is a repeatable driver of recurrence.
How much, by condition
| Condition | Prescription |
|---|---|
| Non-specific low back pain | 2×12 daily for 2 weeks, then 3×10 with 3s hold, 4–5 days/week |
| Post knee-replacement (week 3+) | 2×10 daily, add single-leg bridge from week 6 |
| Postnatal recovery | 2×10, exhale on lift, add pelvic floor cue |
| Runner's knee / PFPS | 3×12 with 5s hold, 3×/week alongside side-lying abduction |
Before you start
Prerequisite checks
- • Can lie supine with knees bent for 2 minutes without back pain
- • Can perform a pelvic tilt with awareness
- • No sharp anterior hip pain in this position
Do not do this exercise if…
- • Active lumbar radiculopathy with worsening leg pain in extension
- • First 2 weeks after posterior-approach hip replacement (hip flexion beyond 90°)
- • Recent spinal fusion — clear ranges with your surgeon
Programming tips from the clinic
- Cue exhale on the lift to link the pelvic floor and deep abdominals.
- If the hamstrings cramp, move the feet 5 cm closer to the hips.
- Progress by adding a 3-second isometric hold before you add reps or load.
Guidelines behind this prescription
NICE NG59 — Low back pain and sciatica (2020)
Recommends group or 1:1 exercise programmes emphasising hip and trunk strengthening as first-line care.
ACSM Guidelines, 11th ed.
Hip-dominant, closed-chain drills like bridging are prescribed as beginner posterior-chain loading for adults returning to activity.
JOSPT CPG — Knee OA (2018)
Hip strengthening (including bridging progressions) improves pain and function in knee osteoarthritis at 8–12 weeks.
Common mistakes
- Arching the lower back at the top
- Pushing through the toes instead of the heels
- Feet too far away — turns it into a hamstring exercise
